After 17 years and 137 systematic reviews, sports medicine's biggest governing body just confirmed what a lot of lifters suspected: failure isn't required, fancy equipment isn't necessary, and ten sets a week is about where the growth stops.

The American College of Sports Medicine hadn’t touched its resistance training guidelines since 2009. Seventeen years is a long time in exercise science, and in that stretch the field went from “lift heavy, use good form, eat your protein” to a genuinely enormous body of research on what actually drives strength and size. The 2026 update draws on 137 systematic reviews covering more than 30,000 participants, and rather than leaning on expert opinion, it uses GRADE, the same evidence grading framework applied in clinical medicine. This is not a cosmetic refresh. It is the field catching up to the data.

Three long-standing beliefs got quietly debunked along the way. All three are things we have been saying for a while.

Myth one: you need to train to failure

You do not. The new guidelines are explicit that grinding every set until a muscle physically shuts down is not required for strength or size gains. It mostly adds fatigue and injury risk, particularly for people who are already carrying a demanding week.

What matters instead is progressive overload: consistently adding a little more weight, a rep, better control, or a shorter rest period over time. Failure is one way to apply stress to a muscle. It is not the only way, and for most people it is not even the most sustainable one.

Myth two: you need specialised equipment and constant variety

Also no. The guidelines found that for most healthy adults, equipment type and exercise complexity do not move the needle much. A barbell squat and a leg press are not competing for supremacy; they are both perfectly reasonable tools, and swapping an entire routine every few weeks to keep muscles “guessing” is mostly just noise. Muscles do not get bored. They respond to load applied consistently over time.

Myth three: beginners need a fundamentally different approach

The basics work at every level. Training experience changes how much a person can lift and how quickly they progress, but it does not change what actually produces results. A new lifter does not need a separate system that is secretly a different sport. They need the same fundamentals as everyone else, applied with consistency.

The numbers that matter

Here is the part worth writing down.

For strength: roughly 80 percent or more of a one-rep max, two to three sets per exercise, performed early in a session, at least twice a week, through a full range of motion.

For size, or hypertrophy: at least ten working sets per muscle group each week, with some attention paid to the eccentric, or lowering, portion of each lift.

For power: lighter loads, somewhere between 30 and 70 percent of a one-rep max, moved as quickly as can be controlled.

That figure of ten sets a week lines up with what we discussed in the junk volume post. It is not a hard ceiling, and individual response varies considerably, with some muscle groups tolerating more volume than others. But it is a useful anchor. Anyone doing twenty or more sets on a single muscle group every week is probably not buying additional growth. They are buying additional fatigue. The ACSM update effectively puts an official number on the plateau we described earlier.

The takeaway

Consistency beats complexity. That is the update, in essence. Hit the sets, add load or reps over time, resist the urge to chase failure on every set, and avoid rebuilding a program every month because a video suggested it. The 2009 guidelines were often criticised for being overly rigid, full of periodisation schemes, time under tension targets and equipment specific advice. The 2026 version is considerably more honest: most of that complexity was never buying much in the first place.
