How Many Sets Per Muscle Per Week Do You Need for Hypertrophy?

The research points to a working range, not a magic number, and the upper limit depends on which muscle you're asking about.

TLDR: Most research points to somewhere between 10 and 20 hard sets per muscle group per week as the range that reliably drives muscle growth in trained individuals. Gains keep climbing as volume increases from roughly 5 to 10 sets a week, then the curve flattens. Beyond 20 sets, the evidence is mixed, and for some muscles the extra volume adds little beyond fatigue.

What the research says

The most cited reference point here is a 2017 meta-analysis by Brad Schoenfeld, Dan Ogborn, and James Krieger, published in the Journal of Sports Science. Looking across 15 studies, they found a graded, roughly linear dose-response relationship up to about 10 sets per muscle group per week. In plain terms, going from fewer than 5 sets a week to 10 or more produced meaningfully greater increases in muscle size, and the effect scaled with volume across that range.

The open question has always been what happens above that. A 2022 systematic review by Eneko Baz-Valle and colleagues compared 12 to 20 weekly sets against more than 20 sets per muscle group. The results were muscle-specific: the higher volume group showed significantly more growth in the triceps, but no meaningful difference for the biceps or quadriceps. That inconsistency across muscle groups is a big part of why there is no single number that fits everyone or every body part.

A more recent meta-regression, expanding on the Schoenfeld analysis with 67 studies, estimated roughly a 0.24 to 0.38 percent increase in hypertrophy per additional weekly set at typical training volumes, with diminishing returns as volume climbs further. The general shape of the curve is consistent across this body of work: real gains as volume rises through the moderate range, and a flattening rather than a hard wall as it goes higher.

Where the evidence gets fuzzy

None of this is settled science with a single correct number, and it’s worth being honest about that. Volume tolerance appears to vary by muscle group, by training experience, and by how close each set is taken to failure. A set of 8 reps left with 4 in reserve is not doing the same work as a set of 8 taken to failure, even though both count as “one set” in most of these studies. That makes cross-study comparisons imperfect.

There is also a practical constraint that the research doesn’t always capture: recovery capacity. Chasing 20 or more hard sets on a single muscle group each week asks a lot of sleep, nutrition, and joint tolerance, and for most people training around a job and a life, that ceiling gets hit well before the muscle’s theoretical growth ceiling does.

The practical takeaway

For most people training consistently, somewhere between 10 and 20 hard sets per muscle group per week is a reasonable working range, in line with the American College of Sports Medicine’s 2026 resistance training guidelines, which set roughly 10 sets a week as a baseline hypertrophy target. Starting nearer the bottom of that range and adding volume only if progress stalls is a more defensible approach than starting high and hoping recovery keeps pace.

That’s the part that’s easy to lose without a log. Counting sets across exercises and across a week, by muscle group, is tedious to do by hand and easy to get wrong from memory.
